The calorie deficit/surplus science
One pound of body fat is approximately 3,500 calories. A 500 calorie/day deficit creates a ~1 lb/week loss. A 500 calorie/day surplus creates a ~1 lb/week gain. These are estimates — individual responses vary based on genetics, hormones, and adaptation.

Choose your goal
Lose (−500 cal/day) is the standard sustainable approach. Maintain keeps your current weight. Gain (+500 cal/day) is used for muscle building. Aggressive loss (−1,000 cal/day) is only recommended with medical supervision — never go below 1,200 cal/day for women or 1,500 cal/day for men.
